PCOS Breakfast Ideas: 10 Low-GI Indian Breakfasts (Veg and Non-Veg)

Quick answer
A good PCOS breakfast has protein, a low-GI carbohydrate and something fresh. That mix raises blood sugar slowly and keeps you full until lunch.
The best Indian options:
- Moong dal chilla with paneer
- Besan chilla with vegetables
- Pesarattu (green moong dosa)
- Masala oats upma with peanuts
- Foxtail millet upma
- Egg bhurji or tofu bhurji with one roti
- Sprouted moong chaat with yogurt
- Thick yogurt with nuts, seeds and berries
- Steel-cut oats with cinnamon and walnuts
- Methi thepla with yogurt
Each one has a non-veg option below. For the whole day, see our PCOS diet plan and 7-day meal plan.
Why breakfast matters with PCOS
Most women with PCOS have insulin resistance. Their bodies make extra insulin to keep blood sugar down, and that extra insulin drives many PCOS symptoms.
A breakfast of fast carbohydrate on its own, such as sugary cereal, white toast with jam or sweet chai with biscuits, sends blood sugar up quickly. It also tends to bring hunger back by mid-morning.
A breakfast built on protein and a low-GI carbohydrate raises blood sugar slowly. In a 12-month trial, women with PCOS who ate low-GI carbohydrates improved insulin sensitivity about three times more than women on a matched healthy diet (Marsh et al., 2010). The full story, and that study’s limits, are in our PCOS diet plan.
GI (glycemic index) ranks carbohydrate foods by how fast they raise blood sugar. 55 or below is low; 70 or above is high.
Does a bigger breakfast help?
One small trial in lean women with PCOS moved most of the day’s food to breakfast and kept dinner small. Insulin and testosterone levels improved compared with the opposite pattern (Jakubowicz et al., 2013). It was small and has not been repeated widely. The safe takeaway: eat a real breakfast, and do not make dinner the biggest meal by default.
The PCOS breakfast formula
Build every breakfast from three parts:
- Protein: dal or besan, paneer, yogurt, tofu, eggs, chicken.
- A slow carbohydrate: oats, millets, whole moong, one whole-grain roti or slice of toast.
- Something fresh: vegetables in the batter or on the side, or a little whole fruit.
Then drink your chai without sugar.
10 low-GI Indian breakfasts for PCOS
1. Moong dal chilla with paneer
Soak yellow moong dal for 3 to 4 hours, grind it with ginger, green chilli and cumin, and cook it like a thin pancake. Fill it with crumbled paneer and serve with mint chutney.
- Why it works: lentils are low-GI and high in protein, and the paneer adds more.
- Non-veg option: fill it with egg bhurji or shredded tandoori chicken.
2. Besan chilla with vegetables
Whisk besan (chickpea flour) with water, grated carrot, onion, tomato, coriander, ajwain and a pinch of turmeric. Cook thin on a hot tawa.
- Why it works: chickpea flour raises blood sugar much more slowly than wheat or rice flour.
- Make ahead: the batter keeps 2 days in the fridge.
- Non-veg option: whisk one egg into the batter for an egg-besan chilla.
3. Pesarattu (green moong dosa)
This Andhra breakfast is a dosa made from whole green moong, soaked overnight and ground with ginger and chilli. No rice and no fermenting needed.
- Why it works: whole moong keeps its skin and fibre, so it digests slowly.
- Non-veg option: serve with two boiled eggs on the side.
4. Masala oats upma with peanuts
Temper mustard seeds, curry leaves and green chilli, add peas, carrot and beans, then rolled oats and hot water. Finish with roasted peanuts and lemon.
- Why it works: rolled oats are lower-GI than rava, and the peanuts add protein and fat.
- Non-veg option: fold in a scrambled egg at the end.
5. Foxtail millet upma
Make it exactly like rava upma, but with foxtail millet (kangni) or barnyard millet in place of rava. Load it with vegetables and add peanuts or a bowl of yogurt on the side.
- Why it works: millets are lower-GI than refined semolina. See our millet vs rice vs quinoa guide for the numbers.
6. Egg bhurji or tofu bhurji with one roti
Scramble eggs or crumbled firm tofu with onion, tomato, green chilli, turmeric and garam masala. Serve with one whole-wheat or jowar roti, or one slice of whole-grain toast.
- Why it works: most of the plate is protein and vegetables, and the carbohydrate is measured.
- Western version: a spinach and mushroom omelette with one slice of whole-grain toast.
7. Sprouted moong chaat with yogurt
Toss sprouted moong with cucumber, tomato, onion, pomegranate, lemon, chaat masala and roasted cumin. Serve with a bowl of plain yogurt.
- Why it works: sprouts are high in protein and fibre, and it takes five minutes once the sprouts are ready.
- Non-veg option: add chopped boiled egg.
8. Thick yogurt with nuts, seeds and berries
Hung curd (strained dahi) or plain Greek yogurt, topped with walnuts, almonds, chia or flax seeds and a handful of berries or pomegranate. Add a pinch of cinnamon and cardamom instead of honey.
- Why it works: strained yogurt is high in protein, and berries are among the lowest-GI fruits.
- Avoid: flavoured or fruit yogurts with added sugar.
9. Steel-cut oats with cinnamon and walnuts
Cook steel-cut or rolled oats in milk with a cinnamon stick and two crushed cardamom pods. Top with walnuts and a few berries. No sugar needed; the spices do the sweet work.
- Why it works: less-processed oats raise blood sugar more slowly than instant oats.
- Make ahead: soak rolled oats overnight in milk or yogurt with chia seeds.
- Protein boost: stir in a spoonful of nut butter, or eat two eggs on the side.
10. Methi thepla with yogurt
Gujarati flatbreads made with whole-wheat flour, a little besan and fresh fenugreek (methi) leaves. Have one or two with a bowl of plain yogurt.
- Why it works: the besan and methi slow the wheat down, and the yogurt adds protein.
- Make ahead: thepla keeps well for 2 to 3 days, so it suits busy mornings.
- Non-veg option: serve with a masala omelette in place of the yogurt.
PCOS breakfasts to swap out
| Instead of | Try |
|---|---|
| Sugary cereal or instant flavoured oats | Steel-cut oats with cinnamon and nuts |
| White toast with jam | Egg bhurji with one whole-grain toast |
| Rava upma or poha on its own | Oats or millet upma with peanuts |
| Aloo paratha with butter | Methi thepla or paneer-stuffed missi roti with yogurt |
| Sweet chai and biscuits | Unsweetened masala chai and a handful of nuts |
| Fruit juice or a large fruit smoothie | Whole fruit with yogurt |
You do not have to give up a favourite forever. Have it less often, make the portion smaller, and add protein next to it.
Sweetness without sugar
Cinnamon, cardamom and a little vanilla make oats, yogurt and chai taste sweet without sugar. If you still need sweetness while your taste adjusts, a few drops of pure stevia do not raise blood sugar. Our stevia for diabetics guide explains which kind to buy.
Spices are flavour, not treatment. No spice treats PCOS.

Common questions
What is the best breakfast for PCOS?+
One that pairs protein with a low-GI carbohydrate and some vegetables or fruit. Moong dal or besan chilla with paneer, masala oats with peanuts, pesarattu, egg bhurji with one roti, or thick yogurt with nuts and berries all fit. What to avoid is a breakfast that is mostly fast carbohydrate on its own, such as sugary cereal, white toast with jam, or sweet chai and biscuits.
Should I eat breakfast if I have PCOS?+
Many women with PCOS find a proper breakfast helps them avoid mid-morning cravings and big swings in energy. One small trial in lean women with PCOS found that eating more of the day's food at breakfast, and less at dinner, improved insulin and testosterone levels. It has not been repeated in larger studies, so treat it as a reason to try a real breakfast, not a rule.
Is poha good for PCOS?+
Poha is flattened rice, so on its own it raises blood sugar fairly quickly. Make it a better PCOS breakfast by keeping the portion modest, adding plenty of vegetables, and adding protein: peanuts, sprouted moong, or a bowl of yogurt on the side. Poha made with millet flakes is another option.
Is oatmeal good for PCOS?+
Steel-cut or rolled oats are a good PCOS breakfast. Instant flavoured oatmeal is not, because it is more processed and usually sweetened. Cook the oats in milk or make a savoury masala oats upma, and add nuts, seeds or yogurt for protein.
Are eggs good for PCOS?+
Yes, eggs are a convenient protein for a PCOS breakfast and barely raise blood sugar on their own. Egg bhurji or a masala omelette with vegetables and one roti or a slice of whole-grain toast is a balanced plate. If you do not eat eggs, paneer, tofu, dal-based chillas and yogurt do the same job.
Can I drink chai with PCOS?+
Yes. The tea and spices are not the problem; the sugar is. Make masala chai with ginger, cardamom and cinnamon and no sugar. If you need sweetness while your taste adjusts, a few drops of pure stevia do not raise blood sugar.
